Getting Started
- Start with comfortable, breathable clothing and a non-slip surface.
- Practice on an empty stomach or a light snack if needed.
- Breathe through the nose, matching slow inhales and exhales with smooth, steady movements.
- Move with intention; never force a pose beyond a gentle stretch.
- Use props such as a strap, block, or blanket to support proper alignment.
20-Minute Beginner Sequence
- Mountain Pose (Tadasana): Stand tall, grounding through the feet, lengthen the spine, relax shoulders. Breath cycle: inhale to rise, exhale to settle.
- Downward-Facing Dog (Adho Mukha Svanasana): Hands and feet hip-width apart, hips lifted, spine long. Soften knees if needed. Hold 5 breaths.
- Warrior I (Virabhadrasana I): Step one foot forward, back heel down, front knee over ankle, arms reach overhead. Hip squares to the front. Hold 5 breaths each side.
- Tree Pose (Vrikshasana): Shift weight onto one leg, place the sole of the other foot at the ankle or calf (avoid the knee). Hands in prayer at chest or overhead. Hold 5 breaths, switch sides.
- Standing Forward Bend (Uttanasana): Hinge at hips, soften knees, let the head and neck release. Hold 5 breaths.
- Seated Forward Bend (Paschimottanasana): Sit with legs extended, hinge from hips, fold toward the shins. Hold 5 breaths.
- Bound Angle Pose (Baddha Konasana): Soles together, knees wide, feet relaxed forward. Optional forward fold to deepen the stretch. Hold 5 breaths.
- Bridge Pose (Setu Bandhasana) or Reclined Bound Angle: Gentle backbend to open the chest. Hold 5 breaths.
- Supine Twist: Lie on your back, knees dropped to one side, arms extended, shoulders grounded. Hold 5 breaths per side.
- Savasana (Corpse Pose): Lie flat, arms relaxed at sides, eyes closed. Stay for 5–10 minutes or as long as comfortable.
Quick Safety Tips
- Avoid pushing into pain; a mild stretch is plenty.
- If you have injuries or medical conditions, consult a professional before starting.
- Keep a steady breath; do not hold your breath during poses.
- Warm up gently and cool down after practice.
Optional Progressions
- Add chair yoga variations for limited mobility.
- Incorporate pranayama (breathwork) such as ujjayi breath for enhanced focus.
- Increase hold times gradually as flexibility and strength improve.
Suggested Weekly Plan (optional)
- 2–3 short sessions (15–20 minutes) on non-consecutive days for consistency.
- 1 longer session (30–45 minutes) biweekly to deepen practice.
