Beginner-friendly poses

  • Mountain Pose (Tadasana): Stand tall with feet together, distribute weight evenly, soften the shoulders, engage the core, and breathe deeply.
  • Downward-Facing Dog (Adho Mukha Svanasana): Form an inverted V, hands shoulder-width apart, feet hip-width apart. Press the palms, lengthen the spine, and soften the neck.
  • Warrior II (Virabhadrasana II): Feet wide, one foot turned outward, bend the front knee, extend arms parallel to the floor, gaze over the front hand.
  • Tree Pose (Vrikshasana): Balance on one leg, place the sole of the opposite foot on the inner thigh or calf (avoid the knee), hands at heart or overhead.
  • Child’s Pose (Balasana): Knees wide or together, big toes touching, forehead to the mat, arms extended or relaxed by sides. A resting counterpose.

Short, beginner flow (8–12 minutes)

  • 1 minute: Easy breath awareness in a comfortable seated position
  • 1 minute: Cat-Cow gentle spinal warming
  • 2 minutes: Sun Salutation A sequence (simplified)
    • Mountain Pose → Forward Fold → Half Lift → Plank or from standing to hands and knees, then return to Downward Dog
  • 1 minute: Warrior II on each side
  • 1 minute: Tree Pose on each leg (hold for 4–6 breaths)
  • 1 minute: Child’s Pose
  • 1–2 minutes: Supine pose and final relaxation (Savasana)

Note: Modify any pose as needed. Use a strap or block if helpful, and avoid any movement that causes pain.

7-day starter plan

  • Day 1: 10 minutes of breath work and Mountain, Child’s Pose, simple Cat-Cow
  • Day 2: 12 minutes with Downward Dog and Half Lift, easy flow
  • Day 3: Restorative focus: longer Savasana and gentle stretches
  • Day 4: 15 minutes including Warrior II and Tree Pose transitions
  • Day 5: Gentle flow with Sun Salutation A (modified) and breathing
  • Day 6: 18 minutes: add a few rounds of the flow, maintain alignment
  • Day 7: Rest or a relaxed 10-minute mobility session

Safety and tips

  • Avoid pushing into sharp or painful ranges; ease into each pose.
  • Keep wrists, shoulders, and hips aligned; engage the core for support.
  • Hydrate and wear comfortable clothing; practice on a non-slip surface.
  • If you have injuries or health conditions, consult a professional before starting.
