Getting started

Poses for beginners
- Mountain Pose (Tadasana)
- Stand tall with feet together or hip-width apart, arms at sides. Lengthen your spine, relax shoulders, and breathe deeply.
- Downward-Facing Dog (Adho Mukha Svanasana)
- From hands and knees, lift hips up and back, forming an inverted V. Keep a slight bend in the knees if tight, and press evenly through the hands.
- Tabletop to Cat-Cow
- On all fours, alternate between arching the back (Cat) and lifting the head and chest (Cow) with each inhale and exhale.
- Warrior II (Virabhadrasana II)
- Step one foot forward, bend the front knee, extend arms parallel to the floor, gaze over the front hand. Ground through the back heel.
- Tree Pose (Vrksasana)
- Stand on one leg, place the sole of the other foot against the standing leg or ankle, and bring hands to prayer at the chest or overhead. Find a steady gaze.
- Childβs Pose (Balasana)
- Knees wide or together, big toes touching, sit back toward heels and rest the forehead on the mat with arms extended or by the sides.
Simple 10-minute beginner routine
- 1 minute Mountain Pose with slow, deep breaths
- 1 minute Cat-Cow flow
- 1 minute Downward-Facing Dog
- 1 minute Ragdoll Forward Fold (gentle hip sway, bend knees as needed)
- 1 minute Warrior II on each side
- 1 minute Tree Pose on each side
- 2 minutes Seated Forward Fold (Paschimottanasana) or gentle reclined stretch
- 2 minutes Childβs Pose to release and rest
Breathing and mindfulness
- Ujjayi breath (ocean breath): gently constrict the back of the throat while inhaling and exhaling through the nose.
- 4-4-4 pattern: inhale 4 counts, hold 4 counts, exhale 4 counts, pause 4 counts. Repeat for several cycles to center the mind.
