Basic Equipment
- A comfortable, non-slip yoga mat
- Loose-fitting clothing or athletic wear

Beginner Sequence (gentle, 20–30 minutes)
- Mountain Pose (Tadasana)
- Stand tall with feet hip-width apart, distribute weight evenly, lengthen through the crown of the head.
- Cat-Cow (Marjaryasana-Bitilasana)
- On hands and knees, alternate arching and rounding the back with each inhale/exhale.
- Downward-Facing Dog (Adho Mukha Svanasana)
- From hands and knees, lift hips high, press evenly through hands, soften the knees as needed.
- Low Lunge (Anjaneyasana)
- Step one foot forward between the hands, sink hips gently, open the chest.
- Warrior II (Virabhadrasana II)
- Front knee bent, back leg straight, arms extended parallel to the floor, gaze over front hand.
- Bridge Pose (Setu Bandhasana)
- Lie on back, bend knees, press through the heels, lift hips, open the chest.
- Seated Forward Bend (Paschimottanasana)
- Sit with legs extended, hinge at the hips, lengthen the spine, fold forward gently.
- Bound Angle Pose (Baddha Konasana)
- Sit with soles together, gently press knees toward the floor, lengthen the spine.
- Corpse Pose (Savasana)
- Lie flat on the back, arms relaxed, let the body absorb the practice for several minutes.
Breathing practice (Pranayama)
- Ujjayi breath: gently constrict the back of the throat to create a soft oceanic sound, inhale and exhale through the nose.
- Alternate-nostril breathing (Nadi Shodhana) for balance, using thumb and ring finger to close each nostril in turn.
Safety and preparation
- Move within a comfortable range; avoid forcing any pose.
- Listen to your body and allow rest as needed.
- Hydrate before and after practice; practice on a flat, stable surface.
- If you have any medical conditions or injuries, consult a healthcare professional before starting a new routine.
- Warm up gradually to prevent strain and maintain steady, conscious breathing throughout.
