Yoga Guide
Why practice yoga
Yoga combines breath control, gentle movement, and focused attention to improve flexibility, balance, strength, and mental clarity. Regular practice can reduce stress, enhance body awareness, and support overall well-being.
Getting started
- Set a comfortable space: use a non-slip mat, wear breathable clothing, and ensure a quiet environment.
- Begin with breath: spend 2β3 minutes in comfortable seated breathing to connect with the body.
- Warm up gently: start with neck circles, shoulder rolls, and hip openers to prepare the joints.
Essential safety tips
- Listen to your body: avoid sharp pain and stop if you feel dizzy or lightheaded.
- Gradual progression: start with shorter sessions and gradually increase duration and intensity.
- Modify as needed: use props like blocks, straps, or a chair to support alignment.
- Consult a professional if you have injuries or medical conditions before starting.
Core sequence for beginners
- Mountain Pose (Tadasana)
- Stand tall, distribute weight evenly, engage the core, and gaze forward.
- Downward-Facing Dog (Adho Mukha Svanasana)
- Hands shoulder-width apart, hips lifted, heels reaching toward the mat.
- Standing Forward Bend (Uttanasana)
- Hinge at the hips, soften the knees, and let the head relax toward the shins.
- Warrior II (Virabhadrasana II)
- Front knee bent, back leg firm, arms extended, gaze over the front hand.
- Tree Pose (Vrksasana)
- Balance on one leg, foot placed on the inner thigh or calf (avoid the knee), hands at heart center.
- Childβs Pose (Balasana)
- Knees wide or together, forehead resting on the mat, arms extended or by the sides.
- Corpse Pose (Savasana)
- Lie flat, arms relaxed at the sides, breath natural, stay for 5β10 minutes.
Breathing practices (pranayama)
- Ujjayi breath: gently constrict the back of the throat while inhaling and exhaling through the nose to create a soft oceanic sound.
- Equal breathing (Sama Vritti): inhale for a count of four, exhale for a count of four to promote calm.
Quick sequence for a 15-minute session
- 2 minutes: Gentle warm-up (neck, shoulders, hips)
- 3 minutes: Mountain to Forward Fold flow
- 3 minutes: Warrior II to Side Angle flow (each side)
- 3 minutes: Tree Pose holds with brief eye focus
- 4 minutes: Seated twists and gentle hip openers
- 2β5 minutes: Savasana and mindful breathing
Modifications and prop usage
- Blocks: elevate the floor in standing poses to reduce hamstring strain.
- Strap: assist in binds or keep hands distance in forward bends.
- Chair: substitute standing poses for chair-supported equivalents to maintain stability.
Sample weekly plan (start gradually)
- Day 1: 15 minutes (breath work + gentle poses)
- Day 2: Rest or light mobility
- Day 3: 20 minutes (warm-up + core sequence)
- Day 4: Rest or gentle stretching
- Day 5: 25 minutes (full sequence with breathing practice)
- Day 6: Rest or restorative poses
- Day 7: 20β25 minutes (mixed flow with mindful breathing)
Common mistakes to avoid
- Locking joints: keep a micro-bend in the knees to protect the joints.
- Forcing stretches: move within your comfortable range and breathe.
- Shallow breathing: maintain full, mindful inhales and exhales throughout the practice.
Progress tracking
- Journal how you feel after each session (energy, mood, stiffness).
- Note any limitations or pain to adjust poses or duration accordingly.
- Reassess every 4β6 weeks and increase duration, hold times, or pose variety gradually.
