Preparation

Beginner sequence
- Mountain Pose (Tadasana)
- Stand tall with feet together or hip-width apart, weight evenly distributed, shoulders relaxed. Breathe deeply for 5 breaths.
- Downward-Facing Dog (Adho Mukha Svanasana)
- Hands shoulder-width apart, hips lifted, heels aiming toward the floor. Keep a slight bend in the knees if needed. Breathe smoothly for 5β8 breaths.
- Forward Fold (Uttanasana)
- Hinge at the hips, let the torso hang heavy, and soften the knees. Gently rock side to side if it feels good. Breathe 5 breaths.
- Warrior II (Virabhadrasana II)
- Front knee bent, back leg strong, arms extended, gaze over the front hand. Hold for 5 breaths, then switch sides.
- Tree Pose (Vrksasana)
- Place one foot on the inner calf or thigh (avoid the knee). Hands in prayer or overhead. Balance for 5β6 breaths, then switch sides.
- Childβs Pose (Balasana)
- Knees wide or together, arms extended forward or alongside the body. Rest here for 5β8 breaths to conclude.
Quick tips
- Breathe through the nose to maintain steadiness
- Keep shoulders relaxed away from the ears
- Use a strap or block if you need extra support
- Move with the breath; avoid forcing any pose
- Progress gradually and listen to your body
Safety and contraindications
- If you have shoulder, neck, or back injuries, modify poses and avoid intense reaches
- Knee or hip issues may require gentler variations or support
- Stop if you experience sharp pain, dizziness, or shortness of breath
- Consult a healthcare professional before starting a new exercise routine if you have medical concerns
Sample 15-minute at-home routine
- 1 minute: seated breath awareness
- 2 minutes: gentle neck and shoulder rolls
- 3 minutes: Sun Salutations A (modified with fewer rounds)
- 4 minutes: standing poses (Mountain, Warrior II, Tree)
- 3 minutes: seated forward fold and bound angle pose (as comfortable)
- 2 minutes: Savasana or guided relaxation
