A practical, beginner-friendly approach to establishing a balanced yoga routine. This guide focuses on basic postures, mindful breathing, and simple sequences you can practice at home or in a studio.

Core Poses (Foundations)
- Mountain Pose (Tadasana): Stand tall with feet together, arms by sides, shoulders relaxed. Engage the legs and lengthen the spine.
- Downward-Facing Dog (Adho Mukha Svanasana): Hands and feet hip-width apart, hips lifted, spine long. Press evenly through palms and press heels toward the mat.
- Warrior II (Virabhadrasana II): Front knee bent, back leg straight, arms extended parallel to the floor. Gaze over the front middle finger.
- Tree Pose (Vrksasana): Shift weight onto one leg, place sole of the other foot at the inner shin or thigh (avoid the knee). Hands in prayer or overhead.
- Childβs Pose (Balasana): Knees wide or together, big toes touch, forehead resting on the mat. Extend arms forward or rest by sides for a restorative stretch.
- Bridge Pose (Setu Bandhasana): Lie on your back, bend knees, feet hip-width apart. Lift the hips, clasp hands underneath, and press the shoulders down.
20-Minute Beginner Flow
- Warm-up (3 minutes): Gentle neck rolls, shoulder circles, and ankle flexion.
- Mountain Pose to Forward Fold (2 minutes): Flow between Tadasana and Uttanasana to awaken the spine.
- Plank to Cobra (3 minutes): Build core strength with a gentle transition from Plank to Upward-Facing Dog or Cobra.
- Warrior II Sequence (6 minutes): Step into Warrior II on each side, holding for three breaths, then switch sides.
- Balance and Stretch (4 minutes): Perform Tree Pose on each leg for 1β2 breaths per side, followed by a seated forward bend.
- Final Relaxation (2 minutes): Savasana with deep, slow breathing to integrate practice.
- Quick cool-down (optional, β2 minutes): Gentle supine twist and knee hug.
Safety & Modifications
- Listen to your body: avoid pain. Discomfort is different from sharp or joint pain.
- Use a strap or block as needed for accessibility in poses like a seated forward fold or lotus variations.
- Keep knees soft in standing poses to protect the joints.
- Breathe steadily; exhale fully to aid release and relaxation.
- If you have medical conditions or injuries, consult a healthcare professional before starting a new practice.
Suggested Weekly Plan (General)
- 3 sessions per week for 4β6 weeks to build consistency.
- Alternate between strength-focused days (focus on holds and transitions) and mobility days (gentle stretches and breathing).
- End each session with 5 minutes of breathwork or meditation to reinforce calm and body awareness.
